The workouts

Built by the same generator a MuscleBuddy account uses, for exactly this equipment.

Notes from the generator

  • Upper A has no vertical pull movement your equipment supports, so it was built without one.

Times are estimates: the prescribed rest plus about 30 seconds per set. RPE is effort on a 10-point scale, so RPE 8 leaves about two reps in the tank.

Why these movements

Upper/lower gives every muscle two sessions a week on four days, which is the middle ground between the three-day full-body week and the six-day push, pull, legs week. It suits dumbbells well because each session stays short enough to keep the weights moving.

With dumbbells only, the work has to come from the hands. Presses, rows and curls need no substitute. For legs, the barbell squat and deadlift become goblet squats, split squats and dumbbell Romanian deadlifts, with the single-leg moves doing the heavy lifting once your pair of dumbbells stops being heavy enough for two legs.

There is no pull-up or pulldown here, because neither is possible with dumbbells and a bench. Rows and pullovers train the back from other angles instead.

How to run it

  • Run the four days in order, such as Monday, Tuesday, Thursday and Friday, with rest days between the pairs.
  • Pick a weight that lands inside the rep range with a couple of reps left. When every set reaches the top of the range, go up to the next pair, or slow the lowering down if you have run out of dumbbells.
  • Want a different day count? The dumbbell full-body plan covers three days and the dumbbell push, pull, legs plan covers six.

Frequently asked questions

Is a dumbbell only workout plan enough to build muscle?
Yes, when the sets are hard and the load or reps keep rising. The limit is the heaviest pair you own, so slower lowering, pauses and single-leg work take over once the weights stop being heavy enough.
What equipment do I need besides dumbbells?
An adjustable bench makes the plan complete: it opens up incline and flat pressing and supported rows. Without one, the floor press and push-ups stand in for the bench work.
Can I do this plan with adjustable dumbbells?
Yes. Adjustable dumbbells work the same way. The only change is the pause it takes to swap weights, so keep the rest timer running while you adjust.
