Double vs Linear vs RPE: Which Progression Method Should You Use?
Linear, double, and RPE-based progression are just different rules for deciding when the bar goes up. Here is how each one works and which fits where you are.
Progressive overload tells you what to do: ask a little more of your muscles over time. It doesn't tell you when. Do you add weight this session or next? Add reps first? Hold when a set feels brutal? That decision is a progression method — the rule that turns "add a little over time" into a number on the bar today.
Most lifters never pick one on purpose. They add weight when they feel strong and repeat it when they don't, which works for a few months and then quietly stops. Choosing a method — and running it honestly — is what keeps progress going after the beginner window closes.
First: overload is the goal, the method is the vehicle
If "progressive overload" is new to you, start with progressive overload explained — that's the principle every method below is a packaging of. The methods differ only in how they schedule the overload: on a fixed climb, on a rep target, or on how hard the work actually felt.
Linear progression
Add a fixed amount every session. Squat 100 lb Monday, 102.5 lb Wednesday, 105 lb Friday, and keep climbing until you can't.
- Who it's for: true beginners on the main compound lifts. When you're new, your body adapts fast enough to absorb a jump every session, and simplicity is a feature — one rule, no thinking.
- The tradeoff: it has a hard expiration date. Each jump is a bigger slice of a max that's climbing slower than the weight is, so recovery falls behind and the lift stalls — usually within the first several months. That stall isn't failure; it's the method telling you you've outgrown it.
Tip
Starting out, don't guess your opening weights. Use a recent hard set and the free 1RM calculator to set loads that leave room to climb, then let linear progression do the rest.
Double progression
Progress reps first, then load, inside a fixed rep range. Pick a range — say 8 to 12. Keep the weight until you hit 12 on every set, then add the smallest increment and drop back to 8. Repeat.
- Who it's for: almost everyone, most of the time. It's the durable default for hypertrophy and for accessory work at any level.
- Why it lasts: it gives you two levers instead of one. When you can't add weight yet, you can still add a rep — which is where most real weekly progress actually lives. The range also protects your form: you earn the load increase by proving you own the reps first.
If you only adopt one method deliberately, make it this one.
RPE-based progression
Let effort drive the adjustment. RPE (rate of perceived exertion) is a 1–10 read on how hard a set was — an RPE 8 leaves about two reps in the tank. Instead of a fixed jump, the weight responds to the session you actually had: an easy top set nudges the load up, a grinding one holds or backs off.
- Who it's for: intermediates and up who can rate effort honestly. It shines for people whose recovery swings week to week — shift work, poor sleep, high stress — because it stops forcing PRs on days your body can't cash the check.
- The tradeoff: it's only as good as your rating, and most people under-rate hard sets early on (everything feels like a 10). Calibrate first. The free RPE calculator lets you sanity-check a rating against a percentage of your max while you learn the feel.
Two more you'll meet later
Percentage-based progression runs your working weight as a percent of a training max — common in strength blocks; estimate your max with the 1RM calculator. Wave loading cycles the weight up and down across sessions instead of climbing every time, to manage fatigue in a block. Both are tools for a specific job, not everyday defaults.
So which one?
- Brand new? Linear on the big lifts for as long as it keeps working, double progression on everything else. Ride the beginner window — it only comes once.
- Past the first stall, or training for size? Double progression as your default across the board. It's the method that keeps paying out.
- Recovery all over the place, and you can rate effort honestly? Layer in RPE-based progression on your main lifts so hard weeks don't wreck you.
And you don't have to pick one rule for the whole program. Your squat can run on percentages inside a strength block while your accessory work runs double progression — the method is set per exercise, not per program.
When a lift stalls, the method is talking
Every method eventually parks a lift. That's information, not a bug. A stall usually means one of three things: a deload is due, recovery is behind (sleep, stress, food), or your effort has been creeping up for several sessions and the load hasn't. The fix is almost never "try harder on the same weight forever" — it's to change the input the method is reacting to.
