How Many Sets Per Muscle Per Week? The Range That Holds Up
Weekly set counts are the most argued-about number in training. Here is the range the research supports, why more sets stop paying, and how to count a set that hits two muscles at once.

Set counts are the easiest thing in training to argue about and the hardest to pin down. One camp runs ten hard sets a week per muscle and calls it plenty, another runs thirty and calls the first group undertrained. Both are describing something real. Neither number is the thing that decides whether you grow.
What counts as a hard set
Before the number means anything, the unit has to. A hard set is a working set taken to within roughly three reps of failure, on a movement that loads the muscle you are counting it for. That is the whole definition.
What does not count: warm-up sets, the light set you use to find your groove, and the back-off set you stopped with seven reps left because the plates were already loaded. Those have their uses. They are not stimulus, and counting them is how a program that looks like 22 sets a week behaves like 12.
Inflated counts are the usual reason a plan stalls
If you added sets and nothing changed, check the effort on the sets you already had before adding more. Six sets near failure will beat twelve sets at a comfortable 5 out of 10 every time, and the twelve cost you an extra half hour.

The range the research points to
Research comparing higher and lower weekly set counts, with effort held roughly equal, points in a consistent direction: more sets tend to produce more growth, and the extra growth per set gets smaller as the count climbs. Most of the comparisons that show a clear advantage are comparing something like 5 sets against 15, not 20 against 26.
Where the evidence runs out is the top end. Studies pushing into the high twenties exist, they are small, and they disagree with each other. What they agree on is that the curve is flattening up there, not that it turns around.

The shape is the point, and the shape is what should change your training. The distance between the two lines is widest in the middle of the range. Getting from 4 sets to 12 buys a great deal. Getting from 20 to 24 buys a sliver, and charges you for it in sleep, joint comfort and the quality of every other session that week.
Counting a set that touches two muscles
Most of your sets are compounds, and a compound does not politely load one muscle. A bench press is chest work, and it is also a meaningful amount of front delt and triceps work. Count it once for chest and ignore the rest, and your triceps are doing more than your spreadsheet says. Count it fully for all three and your chest number is fiction.
The workable convention is full credit for the muscle doing most of the work and half credit for the muscles alongside it.

Run that over a normal week and the arithmetic gets interesting fast. Four sets of bench, four of overhead press and three of dips is 5.5 half-credited sets of triceps before you touch a pushdown. Add four sets of pushdowns and your triceps are at roughly 9.5, which is a real training dose for a muscle nobody wrote a plan for.
A worked example
Push day: 4 sets bench, 3 sets incline dumbbell press, 3 sets overhead press, 3 sets lateral raise, 3 sets pushdown. Chest lands at 7 full plus 1.5 half. Front delts land at 3 full plus 3.5 half. Triceps land at 3 full plus 5 half. One session, three muscles, no set counted twice.
Where you should sit in the range
The range is 10 to 20 for the population. It is one number for you, and it moves.

The last row is the one people skip. A hard cut and five hours of sleep lower your ceiling for the same reason a hard block does: you are spending recovery you do not have. Cutting sets during a deficit matches the dose to what your week can absorb, which is a decision rather than a retreat. The same logic drives deload weeks.
Adding sets without adding damage
If you decide you need more, add them the way you would add weight to a bar: in small steps you can undo.
- Add two sets a week to one muscle. Not four muscles at once, and not six sets at once. You want to be able to tell what caused the change.
- Give it two weeks. One week of soreness tells you nothing except that something new happened.
- Check the lift, not the feeling. If your logged loads and reps are still climbing at the higher count, the sets are being paid for. If they went flat or backwards, they are not.
- Take them back off when the block ends. Volume that only ever ratchets up ends in a deload you did not schedule.
Tip
Track RPE alongside the set count. If the same weight and reps start reading a full point harder two weeks after you added volume, that is your recovery telling you the new sets are being charged to something.

When the number is not your problem
Set counting is a tuning tool, and tuning is the last 10% of this. Before you spend a week rebuilding a spreadsheet, check the things that outrank it:
- Are you training the muscle hard? Three reps from failure, on a movement that fits you, with a weight you had to fight for.
- Is the weight going up over months? If the same numbers have been on the bar since spring, sets are not the missing variable. Progressive overload is.
- Are you showing up? Sixteen planned sets you hit twice a month is four sets a week.
- Are you eating and sleeping enough to pay for the work? Volume is a bill as much as a stimulus.
The one-sentence version
Aim for 10 to 20 hard sets per muscle per week, count compounds at full credit for the prime mover and half for everything else, and treat the top of that range as something you earn with recovery rather than something you start at.
Bottom line
The honest answer to "how many sets" is a range, and the range is wide because people are. Ten to twenty hard sets per muscle per week covers almost everyone, the middle of it is where the returns are cheapest, and the top of it costs more than it looks like on paper. Count the sets that were genuinely hard, give compounds half credit for their secondary muscles, and change the number by two at a time so you can tell what the change did.

Frequently asked questions
- Do warm-up sets count toward my weekly total?
- No. A warm-up set is there to prepare the movement, not to accumulate stimulus, so it stays out of the count. The same goes for a light back-off set you finish with six or seven reps still in the tank. Count the sets you finished within about three reps of failure.
- What if I can only train twice a week?
- Twice a week is enough to reach the middle of the range for most muscles. Ten to fourteen hard sets per muscle split across two sessions works out to five to seven sets per muscle per session, which is a normal amount of work for one training day. You give up some of the top end of the range and keep almost all of the result that matters.
- Should I count a set of chin-ups toward my biceps?
- Count it as a half set. The biceps do real work under a chin-up, but they are not the limiting muscle and the loading pattern differs from a curl. Counting compounds at half credit for their secondary muscles keeps the total honest without pretending the work never happened.
- Is more volume better if I recover well?
- Up to a point. People who sleep well, eat enough and have years of training behind them do tend to tolerate and benefit from the higher end of the range. The returns still flatten and the cost still climbs, so the question is whether the last four sets are worth what they take from the rest of your week.
