What is the Farmer's Carry?
The farmer’s carry is a loaded carry: you pick up a heavy dumbbell in each hand and walk. It’s scored by distance or time rather than reps, and it builds crushing grip and forearm endurance while also loading the traps and bracing the core against the weight pulling down at your sides.

- The forearm flexors and grip muscles work continuously to hold the load, the limiting factor in most carries and the main training target.

- The traps resist the downward pull of the weight on the shoulders, and the abs brace to keep the torso upright and steady as you walk.
How to perform the Farmer's Carry
- Set a heavy dumbbell on each side and hinge down to grip both handles with a firm, full grip.
- Stand tall by driving through the legs, letting the dumbbells hang at arm length at your sides.
- Brace the core and pull the shoulders down and back so the weight does not round you forward.
- The even load on both sides means the core works mainly to stay upright while the grip fights to hold on.
- Walk with short, controlled steps for the prescribed distance or time, keeping the torso tall and the trunk rigid.
- Set the dumbbells down with a controlled hinge rather than dropping them once the carry is complete.
Suggested working range: 20–40 reps. Default progression: double progression.
Mechanics
An isometric, loaded-carry isolation for the grip: no joint moves through a range; the forearms simply hold the weight while you walk. It’s measured in distance or time, so the working effort is sustained tension rather than repeated reps.
Form cues
- •Stand tall with the shoulders pulled back and down. Don’t let the load round you forward.
- •Grip the handles hard in the centre and keep the wrists straight.
- •Brace the core and take controlled, even steps rather than rushing.
- •Walk for a set distance or time, and put the weights down under control at the end.
Common mistakes
- •Letting the shoulders round forward and the upper back slump under the load.
- •Taking long, bouncing strides that let the weights sway and pull you off balance.
- •Dropping the dumbbells at the finish instead of hinging to set them down.
- •Holding the breath the whole carry instead of breathing steadily behind a brace.

- •Trap bar carry: a trap bar lets you load heavier with a neutral, centred grip.
- •Suitcase carry: loading one side only to challenge the core’s anti-lean.

Programming: sets, reps & when to use it
Program the farmer’s carry for distance or time rather than reps: the library’s 20–40 refers to steps or seconds per set, not classic reps. Use a heavy load you can hold with good posture, and rest fully between sets. A few carries at the end of a session build grip, forearm endurance, and trunk stability.
Frequently asked questions
How heavy should I go on farmer’s carries?
Heavy enough that grip becomes the limit within the set distance or time, but not so heavy that your posture breaks down or you have to rush. If you can’t stand tall with the shoulders back, drop the weight.
Do farmer’s carries only train grip?
